Hello there im 16 years old and im looking for a 400m track program. I have been out of athletics for about a year with focusing on football but looking to get back into it after a bad football season with alot of injuries one of them which was a 10cm tear my right quad. My personal best in the 400m is around 53.1 which was done last year and also looking to improve my 200m which my personal best is around 23.93 done about the same time as my 400m. Can anyone please help me out with setting me up with a program?

I can help you ,but you must tell me your goals,when should be you peak in the seasion,when are you competing,how much are you ready to train(how much you have train till know) , and what kind of training for running you have you done untill know . Do you know other parameters - what is you best 100m , your jump (with 2 legs),your 800m(if you have?) , your strentgh(have you done weigth training or pliometrics) , and you 30m?

Thank you for replying to my post. My goals are pretty much to get back to the times i was running last year and steadly improve, the times i would like to achieve are low 52's and low 23's. I feel I have the potential to do those times soon and run faster and faster hopefully. I will be looking to start competing in december onwards and the running training ive been doing lately is pretty much just long jogs and alot of sprint work, not much running on the track. My best 100m is 11.7 and i dont know my jump and i stopped doing 800m but last time I ran a 800m I ran around 2:15 and yes i do weights in the gym about twice a week, also i do 30m sprints but i dont time them sorry.
